The Complete Leg Day Guide: Machines, Exercises, and Programming

My complete leg day guide: the 20+ leg machines on the floor at Inception Gym Christchurch, how to hit quads, hamstrings and glutes, and how I programme legs for real results.

A complete leg day workout is built around four jobs: a quad-dominant press, a hamstring curl or hinge, glute isolation, and calf work. Train legs twice a week so you can rotate the emphasis, and use machines to load each muscle hard without frying your lower back.

I am Dr Matt Walley, and my wife Elise and I built Inception Gym Christchurch in 2022. I am on the floor most days, and legs are the session I watch people cut corners on more than any other. This guide is how I would set you up if you walked in and asked me to show you around the leg machines.

Why is leg training non-negotiable?

Leg day has its reputation for a reason. The legs hold the largest muscles in the body: the quadriceps (four muscles), the hamstrings (three), the glutes (three), the calves and the adductors. Training them properly is metabolically demanding and, frankly, uncomfortable. That is the point.

It is also the session that produces the strongest results. Heavy leg training drives a systemic response, builds the base for everything athletic you want to do, and protects your knees, hips and lower back over the long run. Skip it and you are leaving the majority of your muscle mass untrained.

Nobody has ever walked up to me after a proper leg session and said they wish they had gone lighter. The people who make the fastest progress are the ones who stopped negotiating with the last few reps.

Leg anatomy, briefly

You do not need a physiology degree to train legs well, but knowing what each muscle does tells you why the machines are laid out the way they are.

Quadriceps

The front of the thigh has four muscles: rectus femoris, vastus lateralis, vastus medialis and vastus intermedius. Together they extend the knee and produce most of the pushing force in any squat pattern. The vastus medialis, the teardrop above the inner knee, is usually undertrained and responds well to deeper ranges of motion and leg extensions.

Hamstrings

The back of the thigh has three muscles: biceps femoris, semitendinosus and semimembranosus. They flex the knee and extend the hip. Most programmes run quad-heavy, which leaves the hamstrings weak and raises injury risk. Hamstrings respond strongly to loading at long muscle lengths, which is why a lying leg curl that keeps the hip extended beats one that shortens the hip angle.

Glutes

The glute complex (maximus, medius, minimus) is the most powerful muscle group in the body. The maximus is the primary hip extensor. The medius and minimus handle abduction and stabilisation. Glute development needs hip extension under load (squats, leg press, hip thrust) plus abduction work (kickbacks, abductor machine).

Calves

The gastrocnemius and soleus make up the calf. The gastrocnemius crosses both the knee and the ankle and is best trained with the knee extended (standing calf raises). The soleus sits beneath and responds to a bent knee (seated calf raises). You need both to build a complete calf.

Which machines train the quads?

Leg press (plate-loaded and pin-loaded)

The leg press is the workhorse of quad training. It allows heavy bilateral loading with minimal lower back involvement, which makes it accessible at almost any training age and suitable for very high loads.

What it targets: quads primarily. Foot placement shifts the balance: lower on the platform biases quads, higher recruits more glutes and hamstrings.

How to use it: set the seat so your knees reach about 90 degrees at the bottom. Keep your lower back pressed against the pad throughout. Do not bounce out of the hole, control the descent, and do not snap into lockout.

Programming note: 3 to 4 sets of 8 to 20 reps. It handles higher reps well. A set of 20 with a genuinely challenging weight is brutally effective for both hypertrophy and mental fortitude.

Plate-loaded hack squat

The hack squat is one of the best quad machines we own. It puts you on an incline with feet forward, increasing knee travel over the toes and loading the quad through a deep range.

What it targets: quads, with real emphasis on the vastus medialis, because the torso stays more upright relative to the movement than it does on a leg press.

How to use it: feet shoulder-width, mid-platform, back flat against the pad. Descend to at least 90 degrees, deeper if your mobility allows. Drive through the whole foot. If you want the full comparison, I wrote up hack squat versus leg press separately.

Programming note: 3 to 4 sets of 8 to 12 reps.

Pendulum squat

A specialty machine that mimics a free squat arc while giving you more stability. As the load climbs, the cam action loads the bottom of the movement hardest, right where the quad is under the greatest stretch. It is one of the pieces most Christchurch gyms simply do not have, and it is worth the trip. More detail in my pendulum squat guide.

What it targets: quads, with a deep stretch emphasis.

Programming note: good as a second quad exercise after leg press or hack squat. 3 sets of 10 to 15 reps.

Belt squat

The belt squat loads the lower body through a belt around the hips rather than through your shoulders, taking axial load off the spine. That makes it invaluable if you have a cranky back or you simply want heavy leg training without spinal compression.

What it targets: quads and glutes, with foot placement and torso angle shifting the emphasis.

Programming note: great for high-volume work or as a primary quad exercise for anyone avoiding spinal loading.

Leg extension machine

The leg extension isolates the quads and is the only machine that trains the rectus femoris in its hip-flexor role as well as knee extension. The old "leg extensions wreck knees" line is wrong; performed through a full, controlled range, it is safe and effective.

What it targets: all four heads of the quadriceps.

Programming note: a finisher for a pump and burn. 3 sets of 12 to 20 reps. Do not rush. The squeeze at the top of each rep is where the peak contraction lives.

Which machines train the hamstrings?

Here is the honest truth from years on this floor: I can spot a quad-dominant lifter from across the room by the way they walk, and I see far too many of them. Hamstrings are the difference between looking trained and being trained.

Lying leg curl

The gold standard hamstring isolation. The prone position keeps the hip extended when the movement starts, putting the hamstrings under stretch, and training at long lengths produces superior growth.

What it targets: hamstrings, particularly the biceps femoris long head.

How to use it: pad just above the heel, hip flat against the bench. Curl toward your glutes through the full range and control the eccentric over 2 to 3 seconds. Do not let your hips lift off the pad.

Programming note: 3 to 4 sets of 10 to 15 reps. A staple of every leg day.

Seated leg curl

The seated curl puts the hip at about 90 degrees of flexion, which changes the stretch and, in my experience, hammers the inner hamstrings differently from the lying version.

Programming note: worth running alongside the lying curl, not instead of it. 3 sets of 12 to 15 reps.

Romanian deadlift (Smith machine or free weights)

Not strictly a machine, but the RDL trains the hamstrings through loaded hip extension in a stretched position, which is a different stimulus from any curl. The Smith machine gives you a guided option if you want to grind reps without balancing the bar. I covered the technique in the RDL machine guide.

Which machines train the glutes?

Hip thrust machine

The hip thrust is arguably the most effective glute exercise there is, and the machine version removes the awkward bench-and-barbell setup so you can load it heavier with less faff.

What it targets: gluteus maximus primarily, with hamstring contribution.

How to use it: drive through the heels, not the toes. Squeeze hard at the top. Do not hyperextend your lower back to chase range.

Programming note: 3 to 4 sets of 10 to 15 reps. Essential for anyone prioritising glutes.

Cable kickback and glute machine

The kickback trains the gluteus maximus through hip extension one leg at a time, which is useful for evening out side-to-side differences.

Programming note: a good end-of-session piece. 3 sets of 15 to 20 reps per side.

Abductor machine

The abductor targets the gluteus medius and minimus, which handle abduction and pelvic stability. It gets skipped by a lot of the blokes on the floor, and that is a mistake for both aesthetics and injury prevention.

Programming note: 3 sets of 15 to 20 reps. Slot it in at the end of any leg session.

Which machines train the calves?

Standing calf raise

Targets the gastrocnemius, the visible calf, because the knee stays extended.

How to use it: full range is everything. Drop the heel below the platform for a stretch, then rise all the way onto the balls of your feet and pause at the top.

Programming note: calves reward higher reps and slow, deliberate movement. 4 sets of 15 to 25 reps.

Seated calf raise

The bent knee shortens the gastrocnemius and shifts the work to the soleus underneath.

Programming note: 3 to 4 sets of 15 to 20 reps. Run both standing and seated for a complete calf.

How do I programme a complete leg session?

A good leg day covers all three jobs: quad-dominant pressing, hamstring-dominant hinging or curling, and glute work, then calves to finish. Here are the two templates I hand people most often.

Sample session (quad and hamstring balanced):

  1. Leg press: 4 sets of 10 to 15 reps
  2. Lying leg curl: 4 sets of 10 to 12 reps
  3. Hack squat: 3 sets of 8 to 10 reps
  4. Seated leg curl: 3 sets of 12 to 15 reps
  5. Leg extension: 3 sets of 15 reps
  6. Standing calf raise: 4 sets of 20 reps

Sample session (glute emphasis):

  1. Hip thrust machine: 4 sets of 10 to 12 reps
  2. Romanian deadlift (Smith machine): 3 sets of 10 reps
  3. Pendulum squat: 3 sets of 12 reps
  4. Lying leg curl: 3 sets of 12 reps
  5. Cable kickback: 3 sets of 15 reps per side
  6. Seated calf raise: 3 sets of 20 reps

Common leg training mistakes I see every week

Skipping the hamstrings. Most members do far more quad work than hamstring work. That imbalance hurts performance and raises injury risk. For every set of quad-dominant work, run at least one set of hamstring-specific work.

Not going deep enough. Partial reps on squats and the leg press cut the stimulus to the quads and glutes. Descend to at least parallel, ideally below. I would rather see you halve the load and hit full depth.

Neglecting the calves. Calves get treated as an afterthought and then people wonder why they never grow. Train them with the same intent you bring to everything else.

Training too light out of discomfort. Leg training at full effort is meant to be uncomfortable. That feeling is the signal it is working. Do not mistake it for a reason to back off.
