Lat Pulldown Variations: How to Target Every Part of Your Back

Lat pulldown variations change which part of your back does the work by shifting grip orientation, grip width and movement path. Overhand wide grip favours outer lat width, underhand favours the lower lats, neutral grip is the most shoulder-friendly, and independent-arm machines let each side work through its own arc. If you only ever do one grip, you are training a fraction of a muscle that runs in several directions.

What muscles does a lat pulldown actually work?

Knowing the target helps you feel whether a variation is doing its job. The lat pulldown is a lat-led movement, but several muscles share the work.

  • Latissimus dorsi (lats): the primary target of every pulldown. The largest muscle in the back, running from the lower spine and iliac crest up into the humerus. It adducts and extends the shoulder, and it is what builds the V silhouette.
  • Teres major: the "little lat" at the back of the armpit, working alongside the lats on similar shoulder actions.
  • Biceps brachii and brachialis: the elbow flexors that assist every pull. How much they contribute depends heavily on grip orientation.
  • Lower and middle trapezius, rhomboids: the mid-back muscles that retract and depress the shoulder blades at the end of each rep.
  • Rear deltoid: an assistant, more so on wider grips.

The lats are not a single-function muscle. The fibres run in different directions, so different grips and angles genuinely change where you feel the work. That is the whole reason variations exist.

Pronated (overhand) lat pulldown

The most common variation, palms facing away.

Technique

Grip the bar just outside shoulder width. Pull your shoulder blades down and slightly back before the bar moves. That scapular depression cue gets the upper traps out of the way and makes the lats the driver.

Pull the bar to your upper chest, not your chin. Lean back very slightly, 10 to 15 degrees, so the bar travels a natural arc. Flare your elbows out and down as the bar descends. At the bottom your elbows point toward the floor and slightly behind your torso, shoulder blades depressed and moderately retracted. Control the return, resisting the weight as your arms extend, and keep the shoulder blades from winging at the top.

What it targets

A wider pronated grip biases the outer lat fibres for width and creates a stretch at the top that many lifters find switches the lats on.

Common errors

  • Pulling with the arms instead of the back. Drive your elbows down and back, not your hands. I tell members to imagine putting their elbows in their back pockets.
  • Leaning back too much. A small lean is fine. A big lean turns a pulldown into a half-row and kills the stretch.
  • Failing to depress the scapulae. Shrugging up as you pull hands the movement to your upper traps and takes the lats out of it.

Supinated (underhand) lat pulldown

Palms facing toward you, often called the reverse-grip or underhand pulldown.

Technique

Use a closer grip than the pronated version, roughly shoulder width or slightly inside. Same scapular depression cue. The path is a touch more vertical because the shoulder sits in a different rotation. The underhand grip puts the biceps in a stronger position, so you may handle a little more weight, and that can become a crutch if the set turns biceps-dominant rather than lat-dominant.

What it targets

The supinated grip leans slightly into the lower lats and gives a pull angle some lifters find much easier to feel. It is also kinder on the shoulder for many people, especially anyone with limited overhead mobility.

Wide grip vs close grip pronated

Within the overhand grip, width changes the emphasis.

  • Wide grip (well wider than shoulders): more stretch at the top and more outer-lat bias, but a shorter range of motion. The classic "as wide as possible" grip actually reduces lat activation for a lot of people and stresses the shoulder joint. I keep members between just outside shoulder width and about 1.5x shoulder width.
  • Close grip pronated (hands close on a narrow bar): a longer range of motion and often a stronger stretch at the top, with the lats in more internal rotation. Many lifters feel this one best of all.

Neutral grip pulldown

A neutral grip, palms facing each other, run off a V-bar or parallel-grip attachment. It is usually the most shoulder-friendly option on the machine.

The neutral-grip pulldown is the single most underrated back movement on our floor, and it is the one I hand to any member nursing a grumpy shoulder before I hand them anything else.

The neutral position is anatomically natural for the shoulder, so members who feel a pinch on overhand or underhand work tend to be comfortable here, with strong biceps contribution alongside the lats. Run it close or moderate width depending on the attachment; both work, particularly for anyone managing a shoulder.

Iso lat pulldown machines: the Inception difference

Standard cable pulldowns move both arms on one bar. Independent-arm iso pulldowns run each arm on its own path, and that changes the movement in a way you feel immediately.

Pronated iso lat pulldown

We run dedicated pronated iso lat pulldown machines that move each arm through its own arc with an overhand grip. Because the torso can rotate slightly into each rep, you get extra range through the lat. The unilateral load also forces each side to work equally and strips out the compensation where your stronger side quietly does more.

For back width, this is one of the most effective machine movements we own. The lat connection is more pronounced than a cable bar, and it is the piece I most often walk a new member over to when they say they "can't feel their back." Supinated iso lat pulldown

The supinated iso lat pulldown machines give the same independent-arm movement with an underhand grip, so you combine independent-arm loading with lower-lat bias and a shoulder-friendly position. Program both the pronated and supinated iso machines across a cycle, or even within one session, and you hit the lats from two distinct angles with the machine's independent-arm advantage on both.

How should you program lat pulldowns?

Volume

The back is a large muscle group that rewards moderate-to-high volume. For trained lifters, 15 to 20 hard sets a week across two sessions is a sensible target. Inside a session, 3 to 4 sets of a primary pulldown variation alongside other back work is a solid base. If you want the deeper case for why that number, I wrote it up in our training volume guide.

Rep ranges

The lats respond across a broad range. Heavy work at 5 to 8 reps builds strength, 8 to 12 is the standard size range, and 12 to 20 adds hypertrophy through time under tension, which the lats respond to well. Using a heavier set and a higher-rep set across your week develops both strength and size. There is more on matching load to goal in our rep ranges explained piece.

Example session pairing

You do not need every variation in one session. Pick one or two lat-focused movements and pair them with a row for mid-back thickness.

  1. Pronated iso lat pulldown: 4 sets of 8 to 10 (primary back width)
  2. Seated cable row: 4 sets of 10 to 12 (mid-back thickness)
  3. Supinated cable pulldown: 3 sets of 12 to 15 (secondary lat, higher rep)
  4. Face pull: 3 sets of 15 to 20 (rear delt and rotator cuff health)

When to progress

Progressive overload drives strength and size. For pulldowns that means, in order of preference:

  • Adding reps at the same weight before you add load.
  • Adding weight once you own the top of the rep range with clean technique.
  • Improving the quality of the contraction and the range of motion before either.

Why back training protects your shoulders

Strong lats and mid-back are not just aesthetic. The lats and lower trapezius depress the scapula and stabilise the shoulder during pressing. Weak lats show up again and again behind the impingement issues that develop in pressing-heavy lifters.

If you love the bench press, train your back with equal or greater volume than your pushing, and pulldown variations are among the best tools for that balance. It is a point I make constantly to the members chasing a bigger bench: the pulling work is what keeps them benching for the next decade, not just the next month.
